Still, Zone 3 is a terrific way to improve cardiovascular fitness and anyone can benefit from making it part of their routine. Zone 3, like every heart rate zone, has a specific purpose. The key is understanding when to use it and how it fits in your training plan.

Heart rate training is a method of exercise where you use your heart rate, measured in beats per minute (BPM), to guide the intensity of your workouts. I like this style of training because it allows you to train smarter, not harder.
There are 5 heart rate “zones” which are based on a percentage of MHR. To estimate your max heart rate, subtract your age from 220 BPM. For example: 220 BPM – 38 (age) = 182 bpm is 100% of my MHR.
During Zone 3 cardio, your goal is to keep your heart rate between 70-80% of your MHR. This moderate-intensity training zone feels comfortably hard. You’re working with purpose, but you aren’t going all-out. The most accurate way to monitor your heart rate zone is by using a heart rate monitor or fitness tracker. I personally track my heart rate on my Garmin Venu 4, but an Apple Watch, WHOOP or similar device works well, too.
If you don’t have a heart rate monitor, the “talk test” is another simple way to estimate your exercise intensity. In Zone 2, you should be able to comfortably carry on a conversation. In Zone 3, speaking becomes noticeably more difficult, and you’ll likely only be able to get out a few short sentences before needing a breath. Once you’ve reached Zones 4 and 5, conversation is limited to only a few words at a time as your effort gets close to maximum intensity.
Athletes who spend focused time on heart rate training sometimes refer to Zone 3 as the “Grey Zone.” That nickname came from sitting directly in the middle of the 5 zones in terms of intensity. It’s more challenging than Zone 2, but it doesn’t reach the same intensity as Zones 4 and 5, leaving it somewhere in the middle.
The reputation of the “Grey Zone” can paint an inaccurate or incomplete picture of Zone 3. Some coaches and endurance athletes believe that too much time spent in Zone 3 can limit training progress. The idea is this: If your goal is to build your aerobic base, Zone 2 is generally more effective because you can train longer with less fatigue. Using Zones 4 and 5 makes sense if your goal is to improve speed, power or VO2 max. Since Zone 3, or the “Grey Zone,” falls between those 2 extremes, it’s often described as being “too hard to be easy, and too easy to be hard.”
While there’s some truth to that perspective, it doesn’t tell the whole story. Zone 3 isn’t a “bad” heart rate zone, and it certainly isn’t one to be avoided. Zone 3 workouts can improve aerobic capacity, build endurance and help you sustain a faster pace for longer periods of time. That’s why tempo runs, steady-state rides and race-pace training often take place in Zone 3.
Instead of viewing Zone 3 as unbeneficial or a zone to avoid, view it as another tool in your training toolbox. Understanding when Zone 3 aligns with your fitness goals and how to balance it with both lower- and higher-intensity workouts is key.

Aside from proper cooldowns, mixing Zone 3 workouts with easier recovery sessions and HIIT can help create a more balanced training plan and can lead to better long-term results.
