It’s designed to help you build lean muscle, improve functional fitness and create a sustainable workout routine you can stick with at home. Each workout combines compound exercises to maximize results while giving your body plenty of time to recover between training days.

As a certified personal trainer and busy mom of 3, I know how hard it can be to fit strength training into a full schedule. That’s exactly why I developed this 3-day workout split. It delivers enough training volume to build muscle and increase strength while still giving your body the recovery time it needs.

I love full-body workouts for a 3-day training schedule because they train every major muscle group multiple times each week. Instead of dedicating an entire workout to one body part, each session focuses on compound movements to improve strength, balance and mobility while making the most of your workout time.

I’ve found that training 3 days a week is one of the most sustainable ways to stay consistent. The rest days allow your muscles to recover, which is when strength gains actually happen, while also giving you flexibility to add light movement or enjoy extra recovery if your body needs it.

Whether you’re new to strength training or need an effective program that accommodates a busy lifestyle, this is one of the best workout splits to build total-body strength without daily exercise.

Rest Days

During your rest days, I recommend focusing on mobility and stretching. Here are some routines you can choose from:

Sample Workout Schedule

You can perform 3-day split workouts on whichever days work best for your schedule. I personally prefer working out on Monday, Wednesday and Friday. This allows for a rest day between workouts and leaves my weekends open.

  • Monday: Workout 1
  • Tuesday: Rest Day
  • Wednesday: Workout 2
  • Thursday: Rest Day
  • Friday: Workout 3
  • Saturday: Rest Day
  • Sunday: Rest Day

1. Gym Equipment Needed:

Medium to Heavy Set of Dumbbells. I recommend 5-25 lb dumbbells, depending on your fitness level. I’m typically using 15-25 lb dumbbells. If you’re new to strength training, start with 5-10% of your body weight per dumbbell (about 8-15 lbs if you weigh 150 pounds). The last few repetitions should feel challenging, but you should still be able to maintain good form throughout each exercise.

2. Time Requirement: 

Workouts are 30-35 minutes per day, 3 days per week.  

3. Fitness Level:

Beginner to advanced, with modifications offered for all fitness levels in the daily workout videos.

What are some of the most popular ways to structure a 3-day training split?

There are a few popular ways to organize a 3-day workout split, depending on your goals:

Bodybuilder Split: Chest, shoulders and triceps; back and biceps; legs and core.
Push Pull Legs (PPL): One push workout, one pull workout and one leg day workout.
Upper-Lower Split: 2 upper body workouts with one lower body workout.
Full Body Split: 3 full-body workouts performed throughout the week.

I prefer a full-body split with a 3-day-a-week workout plan over isolation exercises because it allows you to train every major muscle group multiple times each week. That training frequency is ideal for building strength and muscle while making the most of each workout. 

Can I do cardio on my rest days?

Rest days are a great opportunity for low-impact cardio and active recovery. Walking, cycling, swimming or an easy jog can improve cardiovascular fitness without interfering with strength gains. Mobility work and stretching are also excellent options to promote recovery and reduce muscle soreness.

If you’re adding higher-intensity cardio, pay attention to how your body feels and adjust your training as needed to avoid overtraining.

Can I build muscle by only working out 3 days a week?

Yes. Building muscle depends more on progressive overload, consistency and recovery than the number of days you train. A well-designed 3-day workout split provides enough weekly training volume to stimulate muscle growth, especially when you’re lifting challenging weights and allowing your muscles time to recover between workouts.

How can I maximize my results on a 3-day workout split?

Focus on weight training with proper form and aim to gradually increase the weight or rep range over time. Prioritize recovery by eating enough protein, staying hydrated and getting adequate sleep. I also recommend taking rest days seriously so your muscles have time to repair and grow before your next strength workout.

I’m a runner – how can I add my runs to this workout plan?

This 3-day workout split works well alongside a running schedule because it leaves 4 days each week available for cardio. For example, you might strength train on Monday, Wednesday and Friday, run on Tuesday, Thursday and Saturday, and take Sunday as a complete rest day.

If your running mileage is higher, listen to your body and don’t be afraid to reduce intensity or take an additional recovery day when needed. Strength training and running complement each other best when recovery is part of the plan.

What exercises are included in a 3-day workout split?

This 3-day workout split includes a combination of strength training, cardio intervals and functional movements designed to target the entire body. Exercises include squats, lateral raises, Romanian deadlifts, glute bridges, bent over rows, dumbbell bench presses, standing calf raises, push-ups, overhead presses, hammer curls, tricep extensions and core exercises like planks.

These full-body workouts target major muscle groups, including the glutes, quads, hamstrings, shoulders, back and core, while improving strength, endurance and overall fitness.
